80e manual up/down shift Cruising round town and basically when under 55, I leave it in third, but does it hurt to be going 60+ and smack it into OD? And vice versa, going 60+ and dropping down to 3rd?

Just don't go around nailing the **** out of it in D4, All torque is routed through the O/D roller clutch in 1st/2nd/3rd, In manual 3rd the Overrun clutches are applied & keeps the stress off the Roller Clutch.
